Full 20 Minute Morning Yoga Workout

Follow the sequence below. Move with your breath and adjust each pose to suit your body.

Start in Tadasana. Reach your arms overhead and lean back slightly. Fold forward into Uttanasana. Step back into a Low Lunge with the right leg back, then move into Downward Facing Dog with feet close together. Flow through Chaturanga and Cobra, return to Downward Facing Dog. Step forward into Low Lunge with the right leg forward, fold, and rise back into Tadasana.

Repeat the same sequence on the other side to complete one round. Aim for three rounds total, or adjust to fit your available time.

1. Equal Breathing Pranayama

Begin seated with a straight spine. Equal Breathing calms the nervous system and centers the mind. Inhale for a count and exhale for the same count, keeping breaths smooth and even.

2. Cat-Cow

From tabletop, inhale to arch the spine and lift the gaze; exhale to round the spine and draw the navel in. Cat-Cow gently mobilizes the spine and relieves stiffness.

3. Balancing Table

From tabletop, extend the opposite arm and leg. Hold briefly, then exhale to draw knee and elbow together, rounding the spine. This movement strengthens the core and improves balance—go slowly if you’re still waking up.

4. Butterfly

Sit with the soles of your feet together and let the knees fall open. Rock the knees gently for a dynamic stretch or press them down and breathe into the hips for a longer opening. This pose supports hip health and releases tension in the groin.

5. Hatha Sun Salutation

A simpler, Hatha-style Sun Salutation is ideal for mornings. Move mindfully through the sequence to warm the whole body and connect breath and motion.

6. Warrior II

From a wide stance, bend the front knee and turn the back foot slightly inward. Keep the shoulders relaxed and extend the arms actively in opposite directions. Modify the back-foot angle if your hips feel tight.

7. Triangle

From Warrior II, straighten the front leg and hinge from the hips. Reach one hand toward the shin or ankle while keeping the chest open. Prioritize an open chest over depth of reach.

8. Tree

Stand on one leg and place the foot of the other on the inner calf or thigh (avoid the knee). Use Tree Pose to test your balance and ground your focus for the day.

9. Locust

Lie on your belly and lift the chest and legs to strengthen the lower back and open the shoulders—helpful for counteracting long hours of sitting.

10. Boat

Sit with knees bent and lift the torso to engage the core. Keep a long spine rather than rounding the back; this protects the lower back and maximizes abdominal engagement.

11. Bridge

Lie on your back and lift the hips to open the chest and strengthen the glutes and lower back. You can make this restorative by supporting the sacrum on a block or active by holding the lift and even lifting one leg at a time. Keep the neck relaxed and head steady.

12. Savasana — 3 minutes

Finish lying on your back. Let the body melt into the mat and follow the breath. Even three minutes of Savasana helps integrate the practice, calm the nervous system, and set a peaceful tone for the day.
